Work backwards from your wake time
Start with the time you absolutely must be awake — your alarm time. Then subtract the amount of sleep you are aiming for, in whole cycles. Most adults feel best with roughly four to six complete cycles, which works out to about six to nine hours. The key idea is that you are planning the time you fall asleep, not the time you get into bed. That small distinction is where most bedtime plans go wrong.
Count cycles, not hours
Hours are convenient but arbitrary; cycles follow your biology. If you plan seven hours of sleep and wake mid-cycle, you can still feel terrible even though the total looks fine. Counting in 90-minute blocks — four cycles (6 hours), five cycles (7.5 hours) or six cycles (9 hours) — makes it more likely you wake at the natural end of a cycle. Sleep latency matters
Here is the part people forget: the time you get into bed is not the time you fall asleep. Most people take 10 to 20 minutes to drift off — this is called sleep latency, and it is a normal part of the process. If your target is to fall asleep at 10:30 pm, you should be in bed around 10:10 to 10:20 pm. Understanding sleep latency is what turns a theoretical bedtime into one you can actually hit.
Worked example
Say your alarm is set for 7:00 am and you want five full sleep cycles (7.5 hours of sleep). Count back: 7:00 am minus 7.5 hours means you need to be asleep by 11:30 pm. Add your sleep latency — about 15 minutes, for example — and you should be in bed by roughly 11:15 pm. If you want six cycles (9 hours), asleep by 10:00 pm and in bed by 9:45 pm. Adjust the cycles to what feels sustainable; consistency matters more than perfection.
